Protein
Protein supplies the amino acids used to build muscle, enzymes, transport molecules and much of the immune system. Unlike fat and carbohydrate, the body keeps no dedicated store of it, which is why how you spread intake across the day matters more for protein than for the others.
It is also the most filling of the macronutrients per calorie, and it carries the largest thermic cost: a meaningful share of the energy in protein is spent digesting and processing it, which the pooled feeding data below puts a number on.
The research behind "how much per meal" measured muscle protein synthesis directly after resistance exercise, across doses from 0 to 40 g. The pooled training literature reports the benefit levelling off around 1.6 g/kg/day.

Carbohydrates
Carbohydrate is the body’s most readily available fuel, and the one that muscle and the brain draw on hardest during intense effort. It is stored as glycogen in the muscles and liver, but only in limited amounts — which is why what matters for hard training is how much is available in the moment, not how much is eaten in total.
The quality of the carbohydrate matters far more in the evidence than the quantity. A series of systematic reviews commissioned for World Health Organization guidance found the clearest and most consistent benefits tied to fibre and whole grains, rather than to any particular total amount of carbohydrate.

Fats
Dietary fat supplies the essential fatty acids the body cannot make itself, carries the fat-soluble vitamins A, D, E and K, and forms the membrane of every cell. It is also the densest source of energy in food at 9 kcal per gram, which makes it easy to eat a lot of without noticing how much.
The long-running question of whether fat or carbohydrate is worse for fat loss has been tested in metabolic-ward studies, where every calorie is controlled and measured rather than self-reported. Calorie for calorie, cutting fat produced slightly more body fat loss than cutting carbohydrate in that setting — a result that a separate BMJ trial, looking at energy expenditure during weight maintenance, appears to contradict. Both findings stand, and neither closes the question.

Fibre
Fibre is carbohydrate the human gut cannot digest, and that is exactly where its importance comes from. It reaches the colon intact, where bacteria ferment it into short-chain fatty acids that act on the gut lining, the immune system, and the body’s handling of energy.
In the WHO-commissioned reviews, higher fibre intake was associated with lower death rates overall and from cardiovascular disease, across both observational studies and trials — and the more fibre people ate, the stronger the association ran, right across the range studied. It is among the most consistent findings in nutrition research.

Calories and energy balance
A calorie is a unit of energy, and over time the balance between energy taken in and energy spent decides whether stored energy rises or falls. That is basic physics, and it is not in dispute. What is genuinely debated is everything on both sides of the equation: how much of what you eat is actually absorbed, how much you burn, and how strongly each side responds when the other changes.

Nutrient timing and meal frequency
Timing is real, but it matters less than the basics. The professional-society position stand on nutrient timing concludes that total daily intake is what dominates, that the "anabolic window" after training is far wider than it was once claimed to be, and that spreading protein across the day rests on firmer ground than the exact minute of a post-workout meal.
Meal frequency works the same way: for a fixed daily amount of energy and protein, splitting it across more or fewer meals makes small differences at most. The one exception worth naming is training around competition, where refilling glycogen quickly is time-critical.
