Food is information

The five fueling windows

The day, structured around training rather than the clock. Protein holds steady; carbohydrate moves with the work; the windows below say what goes where.

  1. 1–3 h before training

    Prime

    Digestible carbohydrate with moderate protein, kept low in fat and fibre — both slow gastric emptying, which is the mechanism behind most heavy-feeling sessions. Smaller and simpler the closer the session gets.

  2. Sessions over ~75 min

    Sustain

    Fluid first. Short sessions need nothing else; long or hot ones add electrolytes and easy carbohydrate. Sweat rate is individual — weighing before and after a session is the only real number.

  3. The meal after

    Rebuild

    Protein and carbohydrate together, sized to the work done. The window is only genuinely urgent when another session follows within hours — otherwise the day’s total does the work.

    Consolidate

    A slower protein before sleep supports overnight muscle protein synthesis — casein-rich dairy is the studied example. Also where the day’s vegetables get finished, not skipped.

    Protein stays where it was; carbohydrate eases toward the lower end of the range. Rest days are where fibre, fermented foods and the micronutrient load are easiest to place.
